Does What You Eat Affect Your Hair? (What the Science Supports)
We wrote a blog about nutrition and skin where we said the relationship between diet and skin is "real but indirect, gradual, and significantly less dramatic than the wellness industry implies."
The same applies to hair. With one important addition.
Hair above the scalp is dead. Each strand is hardened keratin that left the follicle fully formed. It's not receiving nutrients. It's not being "nourished from within." No amount of salmon or biotin supplements is going to change the texture, shine, or strength of hair that's already grown out.
What nutrition CAN affect is the follicle. The hair follicle is a living structure. During the growth phase (anagen), it needs a steady supply of amino acids, vitamins, minerals, and energy to produce a healthy strand. If the follicle is well-nourished during this phase, the hair it produces is stronger, thicker, and more resilient. If it's malnourished, the hair it produces is weaker, thinner, and more prone to breakage.
The distinction matters: you're not feeding your hair. You're feeding the factory that makes it. And once the product leaves the factory, the factory's diet can't change it.
The Same Rules Apply: Deficiency Hurts, Excess Doesn't Help
Just like with skin, the relationship between nutrition and hair has a floor and a ceiling.
Deficiency shows. If you're significantly low in iron, zinc, protein, biotin, or vitamin D, hair quality and growth can measurably suffer. Correcting the deficiency often improves things. This is well-documented across multiple studies, including a comprehensive review in Dermatology Practical & Conceptual.
Excess doesn't help. Once your body has adequate levels of a nutrient, consuming more of it doesn't produce additional hair benefits. Your body uses what it needs and discards the rest. A well-nourished person taking extra biotin won't grow hair faster or thicker than they already are.
This means the multi-billion dollar hair supplement industry is selling solutions to problems that most of its customers don't have. If you're not deficient, the supplement isn't doing what the label implies.
The Nutrients That Actually Matter for Hair
These are the nutrients with documented evidence for hair-specific effects. Not general health claims. Not extrapolations from skin research. Specific data on hair growth, hair loss, or follicle function.
Iron (the most common deficiency linked to hair loss)
Iron deficiency is the most common nutritional deficiency in the world, and it's a documented cause of hair loss, particularly in women. Iron helps red blood cells carry oxygen to cells, including hair follicles. When iron is low, follicles are effectively oxygen-deprived, and hair enters the resting phase prematurely.
If you're experiencing increased shedding, especially alongside fatigue, a blood test for ferritin (stored iron) is a reasonable first step. Iron-deficiency hair loss is correctable when the deficiency is identified and addressed.
Where to find it: Clams, oysters, red meat, eggs, spinach, lentils.
Zinc (the follicle maintenance mineral)
Zinc supports hair tissue growth and repair. It also helps maintain the oil glands around follicles, which keep the scalp environment healthy. Zinc deficiency is a documented cause of hair loss, and supplementation in deficient individuals can reverse it.
One caveat: too much zinc can also contribute to hair loss. Zinc toxicity disrupts copper absorption, creating a secondary deficiency. This is why whole food sources are preferred over high-dose supplements. Balance matters.
Where to find it: Oysters (the richest source by far), beef, pumpkin seeds, lentils, spinach.
Protein (the building block your hair is made of)
Your hair is almost entirely keratin, a protein. The amino acids that form keratin come from the protein you eat. Inadequate protein intake means inadequate raw materials for hair production.
That said, actual protein deficiency is rare in anyone eating a remotely varied diet in a Western country. If you're eating regular meals with any source of protein (animal or plant), you're almost certainly getting enough. The hair supplement industry sells protein as though everyone is deficient. Most people aren't.
Where to find it: Fish, poultry, lean meat, eggs, legumes, tofu, nuts.
Biotin / Vitamin B7 (the most overhyped hair nutrient)
Let's be direct about this one, because biotin is the single most marketed nutrient in hair care, and the evidence doesn't match the hype.
Biotin is a B vitamin involved in keratin production. Biotin deficiency causes hair loss, brittle nails, and skin problems. Supplementing biotin when deficient corrects these issues. That's real.
But biotin deficiency is extremely rare. Biotin occurs naturally in a very wide range of foods. Most people get more than enough through their diet without trying. And the research is clear: biotin supplementation in non-deficient individuals has not been shown to improve hair growth, thickness, or quality.
The hair supplement sitting on your counter that lists "5,000 mcg of biotin" (roughly 100 times the recommended daily intake) is not doing what the marketing suggests unless you happen to be one of the rare individuals who's actually deficient. That's not a controversial statement. It's what the research says.
Where to find it: Egg yolks, liver, legumes, almonds, sweet potatoes. You're almost certainly already getting enough.
Vitamin D (the one most people actually need more of)
Low vitamin D levels have been associated with hair loss, particularly alopecia areata (an autoimmune form of hair loss). Most people, especially those who spend the majority of their day indoors and those living at northern latitudes, are vitamin D insufficient.
Unlike biotin, vitamin D insufficiency is genuinely common. This is one of the few nutrients where supplementation for hair purposes may be warranted, but only if your levels are actually low. A blood test confirms it.
Where to find it: Sunlight exposure (your skin synthesizes vitamin D from UVB), fatty fish, cod liver oil, fortified foods. Supplementation (D3, 1,000 to 2,000 IU daily) is reasonable if your levels are insufficient, but discuss with your doctor.
Vitamin C (the indirect supporter)
Vitamin C is a powerful antioxidant that combats oxidative stress (which can contribute to hair aging) and is required for collagen production. More relevant for hair: vitamin C dramatically improves the absorption of iron from plant sources. If you're eating spinach for iron, the vitamin C in the bell pepper on your salad makes that iron available to your body.
Where to find it: Bell peppers, strawberries, citrus, broccoli, kiwi.
Vitamin E (the oxidative stress reducer)
Vitamin E protects cell membranes from free radical damage. One study found that people with hair loss experienced a meaningful increase in hair growth after supplementing vitamin E for eight months. The evidence is modest but real.
Where to find it: Sunflower seeds, almonds, spinach, avocados.
Omega-3 fatty acids (the follicle nourisher)
Omega-3s support the lipid layer around hair follicles and have anti-inflammatory effects that can create a healthier scalp environment. Omega-3 deficiency is associated with dry, dull hair and a dry scalp, which can contribute to increased breakage and shedding.
Where to find it: Fatty fish (salmon, mackerel, sardines), flaxseed, chia seeds, walnuts.
What Doesn't Work for Hair (Despite the Marketing)
Biotin supplements for non-deficient people. Covered above. The research doesn't support it. The marketing does, because biotin is cheap, easy to formulate, and the word "biotin" has been so successfully associated with hair growth that consumers buy it reflexively. If your biotin is adequate, supplementation is expensive urine.
"Hair, skin, and nails" gummies. These typically contain biotin, some vitamin C, and a smattering of other vitamins at modest doses, packaged in a candy format at a premium price. If you're eating a remotely varied diet, you're already getting more of these nutrients than the gummy provides.
Collagen supplements for hair. Your hair is keratin, not collagen. Collagen supplements may support scalp health indirectly (the scalp is skin), but they don't directly build hair structure. The amino acids from collagen CAN be used for keratin production, but so can the amino acids from any protein source. You don't need collagen-branded amino acids. You need protein.
Juice cleanses, detoxes, and restrictive diets. These are more likely to cause hair loss than prevent it. Crash diets and severe caloric restriction are well-documented triggers for telogen effluvium (sudden, diffuse hair shedding). Your hair follicles need a steady, consistent supply of nutrients. Starving them in the name of "wellness" produces the opposite of what you want.
The Practical Takeaway
Eat a varied diet with adequate protein, iron-rich foods, zinc, omega-3 fatty acids, and a range of vitamins. That provides the raw materials your follicles need to produce strong, healthy hair during the growth phase.
If you're experiencing unusual shedding or thinning, get your iron (ferritin) and vitamin D levels tested before buying supplements. These are the two most common deficiencies actually linked to hair loss, and correcting them is straightforward.
Don't expect food or supplements to change hair that's already grown out. That strand is finished. Its quality was determined when it left the follicle. What you eat today affects the hair you'll grow over the coming months, not the hair sitting on your head right now.
And treat your existing hair well from the outside. A good conditioner protects the cuticle, reduces breakage, and maintains the quality of each strand between now and its eventual replacement. Nutrition builds better new hair. Haircare preserves what you've already got.
Both matter. Neither replaces the other.
